Should You Stretch Before Exercise?

Almost everyone was taught to touch their toes before sport. The evidence has moved a long way since then, and what replaced it takes about the same amount of time.

Nearly everyone was taught the same thing: before you run or play, hold some stretches. Reach for your toes, pull your heel to your bottom, count to thirty.

It is one of the most durable pieces of advice in sport, and one of the least supported. Not harmful exactly, just aimed at a problem it does not solve.

What static stretching before exercise does and does not do

It does not prevent injury. This has been examined repeatedly across large groups, and stretching before activity does not meaningfully reduce injury rates. The finding is consistent enough that most sports medicine bodies stopped recommending it for that purpose.

It does not prevent muscle soreness. The delayed ache two days after unfamiliar exercise is essentially unaffected.

It briefly reduces power output. Holding a stretch for more than about a minute per muscle temporarily reduces force and speed for a short while afterwards. The effect is real but small, and it matters if you are sprinting or lifting in the next ten minutes. It does not matter if you are about to go for an easy walk.

None of this makes stretching bad. It makes it the wrong tool for that moment. Stretching improves flexibility, which is a genuine and worthwhile goal. It just does not do the job people do it for at the start of a session.

What a warm up is actually for

Two things: making the tissue warmer and more compliant, and preparing the nervous system for the specific movements you are about to perform.

A useful warm up therefore raises your temperature, moves your joints through the range the activity will use, and gradually approaches the intensity you are about to work at. It should finish with you slightly out of breath and moving faster than you started.

A structure that works, in about ten minutes:

  1. Five minutes of easy movement. Brisk walking, gentle jogging, cycling. Enough to feel warm and slightly breathless.
  2. Dynamic movements through range. Leg swings forward and sideways, walking lunges, controlled squats, arm circles, trunk rotations. Movement, not held positions.
  3. Progressive intensity. Two or three efforts that build towards what you are about to do: strides before a run, light sets before heavy ones, short accelerations before a match.
  4. Something specific. If your sport involves cutting and landing, do some. If it involves overhead throwing, throw progressively.

That last point has real evidence behind it. Structured warm up programmes containing strength, balance and landing work reduce injury rates substantially in team sport, notably in lowering knee and ankle injuries. The active ingredient is the strength and control work, not the stretching.

When stretching genuinely is worth doing

It has been unfairly maligned in the backlash. It is useful, at the right moment, for the right reason.

  • To increase flexibility, where you genuinely lack range. Held stretches, roughly 30 seconds, most days, over weeks. Range gained this way is real, though maintaining it needs ongoing work
  • After activity or as its own session, rather than immediately before something explosive
  • Where a specific restriction is limiting a movement. A tight calf restricting ankle bend affects squatting and running mechanics, and a calf stretch targets that directly
  • Because it feels good. Not a scientific justification, and a perfectly reasonable one

The tight muscle misunderstanding

A muscle that feels tight is not always short.

Frequently it feels tight because it is working hard, either because it is doing a job meant for something else or because it is protecting an irritated area. Stretching a muscle in that state gives twenty minutes of relief and it returns, which is exactly the pattern people describe when they say a stretch never lasts.

Two common examples. Hamstrings that feel permanently tight are often being braced because of lumbar nerve irritation rather than being short, which is covered in our sciatica guide. Upper trapezius muscles that feel like rocks after a day at a desk usually need the mid back to start contributing, which our desk worker's neck and shoulder set addresses.

If a stretch relieves something for an hour and it comes back daily for months, the stretch is not the answer. Something else is asking that muscle to work.

So what should you do

  • Before exercise: warm up dynamically. Raise your temperature, move through range, build intensity. Skip long held stretches, especially before anything explosive
  • After exercise: stretch if you enjoy it. It will not prevent soreness, and that is fine
  • For flexibility: treat it as its own training, done consistently over weeks, at a time when it does not blunt something else
  • For a persistent tight feeling: ask why that muscle is working so hard, rather than stretching it harder

Get it assessed if

A muscle feels persistently tight in the same place for months despite stretching, tightness comes with pins and needles or numbness, one side is dramatically less flexible than the other, or a stretch produces sharp or shooting pain rather than a broad pulling sensation.

Those patterns usually mean the tightness is a symptom rather than the problem, and treating the symptom is why it has not shifted.
